Vielleicht kennst Du das Gefühl, ständig angespannt zu sein, und das Gefühl zu haben, nie Entspannung zu finden. Du hetzt durch Dein Leben, machst Dir Gedanken um Alles und Jeden und fühlst Dich selbst immer erschöpfter. Vielleicht denkst Du auch, dass es nur Dir so geht und bist verwundert, wenn Du von anderen hörst, dass sie sich ebenso fühlen und einen Ausweg aus dem ewigen Machen, Funktionieren und Bereit sein suchen.

Ich kann Dir ganz sicher sagen: Du bist damit nicht allein! Den meisten Menschen geht es so, doch manche verbergen es besser oder leiden still. Wenn Du Dich so fühlst, ausgelaugt, fertig und in vielen Situationen überfordert, dann lies weiter, denn es gibt Lösungen für dieses Empfinden!

Was ist Stress? Und wie wirkt er sich aus?

Entspannung ist essenziell für unseren Geist und unseren Körper. Wenn unser Gehirn das Signal: “Gefahr!” erkennt, wird das symphatische Nervensystem aktiviert, was bedeutet, dass unser Herz schneller schlägt, die Muskeln sich anspannen und die Atmung schneller und flacher wird.

Wenn dieser Zustand häufig auftritt, d.h. man sich in permanenten Stress befindet, kann sich das in körperliche und geistige gesundheitlichen Probleme entwickeln.

Stress kann kann in vielen Lebensbereichen vorkommen: zu Hause, im Job, im Umgang mit anderen Menschen, überall, wo eine Situation auftritt, mit der wir uns überfordert fühlen.

Risiken, wenn die Entspannung zu kurz kommt

Gesundheitliche Probleme können sein:

  • Störungen und Krankheiten im Magen- Darm-Bereich
  • Schlafstörungen
  • Muskelverspannungen
  • Keine Erholungsfähigkeit
  • Herz- Kreislaufstörungen
  • Häufige Infektionen aller Art/ Geschwächtes Immunsystem
  • Kopfschmerzen/ Migräne
  • Erkrankungen der Atemwege

Störungen im psychischen und sozialen Bereich:

Entspannung

Was kann zur Entspannung beitragen?

Ich habe selbst mit ständigem, permanentem Stress über Jahre gelebt, bis ich gelernt habe, wie ich mich entspannen kann. Das war ein langer Prozess, denn nicht alles, was ich ausprobierte, stellte sich für mich als entspannend heraus.

Immerhin weiß ich jetzt, dass körperliche Anstrengung, und sei sie noch so klein, mich nach wenigen Anwendungen wieder völlig verspannt. Denn immer an meine Grenzen zu gehen, um schnelle Erfolge zu haben, funktioniert nicht.

Also habe ich mir unanstrengende, bzw. mehr geistige Entspannungsmethoden gesucht und Hey! dann klappte es!

Deswegen möchte ich hier nun einfache, nebenbei zu machende, aber sehr wirksame Entspannungstechniken vorstellen, die nicht so bekannt sind.

Körperliche Entspannung

1.) Atemzüge zählen

Das ist so simpel , wie der Titel verspricht:

Wenn Du einatmest, beginnst Du zu zählen: eins. Das nächste Ausatmen ist die zwei und dann immer weiter, bis Du die zehn erreichst.

Wenn Du dann noch immer Aufregung verspürst, machst das ganze noch einmal von vorne. Wiederhole so oft, bis du ganz ruhig und entspannt bist.

Wichtig ist, dass Du Dich auf das Zählen konzentrierst und das gleichzeitige Atmen.

2.) Thich Nhat Hanh Atemberuhigung

Diese Übung kann sehr hilfreich sein, wenn Du Dir Sorgen oder Gedanken machst und aus diesen Gedanken nicht herausfindest. Es ist also eine sowohl körperliche als auch geistige Entspannungsübung.

Wie funktioniert Thich Nhat Hanh?

Hierbei werden der Atem und bestimmte Sätze miteinander kombiniert. Es gibt bei der Übung drei Stufen, die aufeinander aufbauen.

Stufe 1:

Diese Stufe ist die Vorbereitung auf die beiden Folgenden. Sinn hier ist es, sich ganz auf den Vorgang des Atmens zu konzentrieren. Stufe 1 ist eine Vorübung. Wenn Du sie richtig beherrscht, kannst Du sie wirkungsvoll mit den beiden nächsten Stufen verknüpfen.

  • Achte ganz bewusst auf Deinen Atem. Verfolge, wie du einatmest, welchen Weg Dein Atem nimmt, von der Nase an, durch den Rachen, in die Lunge. Bemerke ganz bewusst, wie Deine Lunge und Dein Bauch sich ausdehnen.
  • Nimm jetzt bitte ganz genau Deine Ausatmung wahr, wie der Weg des Luftstroms sich umkehrt und Bauch und Lungen wieder entspannen und die Luft jetzt warm durch Rachenraum und Nasenflügel ausströmt.
  • Spüre genau und ganz bewusst, wie sich beim Einatmen Dein Körper und Dein Geist beruhigen, wie Du ganz konzentriert auf Deinen Atem bist. Alles, was Dich belastet, fällt mit jedem bewusstem Atemzug von Dir ab.
  • Lächeln jetzt innerlich oder ganz real-auch wenn sich das etwas merkwürdig anfühlen kann. Du wirst feststellen, dass dieses Lächeln sehr beruhigend und angenehm ist
  • Werde Dir nun ganz genau dem Hier und Jetzt bewusst. Du brauchst jetzt gerade nichts tun, niemanden etwas beweisen und bist einfach gerade nur-ohne dass Du etwas dafür tun musst. Du wirst feststellen, dass dieser Moment einer guter Moment ist, frei von allen Zwängen, allen Aufgaben oder störenden Gedanken. In diesem Moment ist alles in Ordnung!

Stufe 2:

Jetzt verbinde diese guten, freien Gefühle mit Deinem Atem. Sage Dir:

Einatmen: Ich weiß, dass ich jetzt einatme.

Ausatmen: Ich weiß, dass ich ausatme.

Einatmen: Beim Einatmen beruhigen sich mein Körper und mein Geist.

Ausatmen: Beim Ausatmen lächle ich-nur für mich!

Einatmen: Ich atme ein und bin mir dieses Momentes voll bewusst!

Ausatmen: Ich atme aus und weiß, dass dies ein guter Moment ist!

Stufe 3:

Für all diese Sätze braucht man einen langen Atem. Stufe drei ist also die Kurzfassung davon:

Einatmen:”Ein”

Ausatmen: “Aus”

Einatmen: “beruhigen”

Ausatmen: “lächeln”

Einatmen: “dieser Moment”

Ausatmen: “guter Moment”

Wenn Du das ein paar Mal geübt hast, dann klappt es sehr gut, Dich von negativen Gedanken oder Grübeleien abzulenken und Dich wieder in Deine Mitte zu bringen und somit zu entspannen.

Entspannung

3.) Mondatmung

Das ist eine Atemtechnik aus dem Yoga-Bereich und sie hilft, mit bewusstem Atmen zu Entspannen. Sie wird auch Wechselatmung genannt, warum, wirst Du gleich sehen.

Die Mondatmung sorgt für Entspannung des Körpers und des Geistes, lässt Energien fließen und bringt Dich wieder ins Gleichgewicht.

Du setzt Dich im Schneidersitz hin, wo Du möchtest und es bequem für dich ist. Die linke Hand ruht auf dem linken Knie. Dann die Augen schließen.

Den Daumen der rechten Hand legst Du an den linken Nasenflügel und den Ring-oder Mittelfinger an den rechten.

Atme tief und bewusst ein und aus, dann verschließe das linke Nasenloch mit dem Mittel- oder Ringfinger. Dann atme durch das rechte Nasenloch aus. Halte den Atem kurz und dann verschließt Du zum Einatmen das rechte Nasenloch und atmest auf der anderen Seite, links, ein.

Also immer nur links einatmen und rechts ausatmen. Diesen Rhythmus ca. 5-10 Minuten praktizieren.

4.) Partielle Muskelentspannung

Diese Übung ist von der Jacobsonschen Muskelentspannung abgeleitet und kann in vielen Situationen eingesetzt werden. Egal, ob am Schreibtisch, im Zug oder wenn Du an der Kasse wartest.

Du spannst einfach eine der folgenden Muskelgruppen für einen Moment an und entspannst dann wieder.

Folgende Muskelgruppen sind gut geeignet:

  • Die Armmuskeln: Du ballst die Hände zu Fäusten und spannst gleichzeitig die Unterarmmuskeln an
  • Die Beinmuskeln: Ober- und Unterschenkel anspannen
  • Die Schultermuskeln: Du ziehst die Schultern zu den Ohren hin und drückst den Kopf leicht nach hinten
  • Halsmuskeln: Drehe den Kopf so weit wie möglich nach links, dann nach rechts
  • Pomuskeln anspannen

Und so geht´s:

  1. Spanne die Muskeln nicht mit voller Kraft,sondern nur zu 60 bis 80% an. Wenn Du anspannst, darf nichts weh tun.
  2. Atme, spreche oder stehe weiterhin ganz normal
  3. Halte die Spannung etwa 5 Sekunden lang gleichbleibend
  4. Löse die Spannung und spüre nach, fühle die Entspannung die sich ausbreitet.

5.) Zentrieren

Nicht immer fühlen wir uns im Gleichgewicht. Dann fehlt einfach unsere Klarheit, Stabilität und innere Stärke und alles erscheint zuviel. Die Entspannung ist Verspannung gewichen.

Diese Übung dient dazu, das verlorene Gleichgewicht wieder herzustellen, uns Kraft zu geben und unsere Mitte wiederzufinden.

Denn zentriert zu sein hilft sehr, körperlich und geistig, sich den Situationen unseres Lebens wieder mit Kraft und Elan zu stellen. Esist eine gute Möglichkeit, wieder in sich zu ruhen und auszugleichen, was gerade schiefläuft.

Hier die Anleitung für diese Übung:

  • Stelle Dich aufrecht hin. Deine Füße stehen hüftbreit auseinander und fest mit der ganzen Sohle auf dem Boden. Drücke die Knie nicht durch, lass sie locker und ein kleines bißchen gebeugt. Dann schließe die Augen
  • Jetzt gehe in Gedanken durch Deinen Körper. Dabei spannst und entspannst Du die Knie, die Pomuskeln, Deinen Bauch, die Brustmuskeln und die Schultern. Spüre ganz bewusst, wie entspannt sich diese Muskeln anfühlen, nachdem Du die Spannung gelöst hast.
  • Achte dabei auch auf Deinen Atem und spüre, wie jedes Ausatmen zu mehr Entspannung führt. Die Spannung verlässt Deinen Körper und Du kannst tiefer und tiefer entspannen.
  • Kurz unterhalb Deines Nabels visualisierst Du nun einen leuchtenden Ball, der zart Deinen Bauch- und Beckenraum erwärmt. Von ihm geht grenzenlose Energie aus und diese fließt nun in Dein Zentrum und stärkt Dich.
  • Pendle nun leicht mit Deinem Körper hin und her und spüre wie diese Kraft und Energie sich im ganzen Körper ausbreitet, immer mehr und mehr.
  • Öffne dann die Augen und recke und strecke Deinen ganzen Körper

Mentale Entspannung

1.) Lächeln

Lachen ist die beste Medizin. Das stimmt wirklich! Lachen und Lächeln befreit, stabilisiert das Wohlbefinden und stärkt das Selbstbewusstsein. Und die Entspannung!

Lächelnden und gut gelaunten Menschen fällt es leichter, ihre Wünsche durchzusetzen, oder erfüllst Du gerne einem Grummel Griesgram seinen Wunsch, wenn dieser mit verkniffenen, miesgelaunten Gesicht um etwas bittet?

Die Bereitschaft, offenen und freundlichen Menschen gehör zu schenken und auf sie einzugehen, ist einfach viel höher.

Auch wenn Dir mal nicht zum Lächeln zumute ist, kann das zunächst einmal künstlich erzeugte Lächeln dafür sorgen, dass Wut, Ärger und schlechte Laune verfliegen.

Wie funktioniert´s?

Tu einfach so, als ob alles bestens ist, auch wenn Du Dich gar nicht danach fühlst.

Verziehe Deinen Mund zu einem Lächeln-egal wie schief es erstmal ist. Allein durch das Lächeln und das aktivieren der Wangenmuskeln erhält Dein gehirn das Signal, Glückshormone freizusetzen. Diese werden ausgeschüttet und vermitteln Deinem Körper tatsächlich, dass Du gut gelaunt und entspannt bist.

Halte dein Lächeln ungefähr 90 Sekunden, und Du wirst Dich besser fühlen und gestärkter jede Situation zu meistern, die vor Dir liegt.

Auch Dein Immunsystem profitiert von den freigesetzen Hormonen.

Hier möchte ich auch noch eine kurze Anleitung geben:

Um QE zu praktizieren brauchst Du buchstäblich nichts!

Das ist schon die ganze Übung! Schließe Deine Augen, lass Deine Gedanken einen Moment vorbeiziehen, dann fragst Du Dich still: “Woher kommt mein nächster Gedanke?” oder auch: “Wonach schmeckt mein nächster Gedanke?”

Dein Gehirn wird einen Moment ause machen, weil es über die Antwort sinniert und das ist der Moment, in dem Dein Denken ganz kurz frei ist. Du denkst einfach nicht.

Und diese Pause ist es, worum es bei QE geht! Einfach gar nicht zu denken, sondern einfach nur zu sein. Vielleicht fühlst du eine besondere Ruhe oder etwas anderes, das ist Dein Gefühl der reinen Bewusstheit. Dieses Gefühl kannst Du immer weiter ausdehnen, wenn Du es einmal gefunden hast.

Wenn man diese reine Bewusstheit einmal gemeistert hat, kann man sich und andere damit auch heilen. Frank Kinslow, der Begründer dieser Methode, hat dazu einige gute Bücher geschrieben, die Ich nur empfehlen kann:

3.) Wohlfühlort

Diese Entspannungsübung ist gut geeignet zum Einschlafen, kann aber auch in anderen Situationen praktiziert werden.

Bestimmt ist Dir das auch schon passiert: Du liegst im Bett, alles ist in Ordnung und Du willst gleich einschlafen, doch dann schießt Dir plötzlich von irgendwo her ein blöder Gedanke über ein unerfreuliches Ereignis in den Kopf. Auf einmal ist alles gar nicht mehr gut, du spannst Dich an und ärgerst Dich von Neuem.

Dabei gibt es in diesem Moment, in Deinem warmen Bett, überhaupt keinen Grund, sich zu ärgern. Die Sitation ist geschehen und vorbei.

Kurz etwas zur Verarbeitung unseres Gehirns: Es kann nicht immer korrekt unterscheiden zwischen Fiktion und Fakten. Wirklichkeit und Vorstellung können in der linken Gehirnhälfte verschmelzen und dort eine eigene Realität schaffen, die dann “wirklich” ist. Die linke Gehirnhälfte versucht oft, Erfahrungen oder Entscheidungen mit einer Geschichte vor sich selbst zu rechtfertigen, die die Wahrheit nicht immer voll und ganz berücksichtigt.

Entspannung

Zum Glück können wir diese Funktion auch zum Vorteil nutzen, denn bei diese Übung des Wohlfühlortes, kann das Gehirn auch nicht unterscheiden, ob diese Vorstellung nun real oder vorgestellt ist.

Also, beginnen wir:

1.) Suche in Deiner Erinnerung einen Ort, an dem Du Dich wohl gefühlt hast. Stelle Dir alle Einzelheiten so genau wie möglich vor: Wie riecht es an diesem Ort? Was kannst Du dort hören, sehen? Visualisiere so exakt es geht.

Was macht diesen Ort zu einem besonderen Platz zum Wohlfühlen? Warum ist er ein Abbild der Ruhe und Geborgenheit für Dich? Wie fühlst Du Dich hier?

2.) Dann setze oder lege Dich ganz bequem hin und schließe die Augen.

Stelle Dir nun vor, wie Du an Deinem gewählten Ort ankommst und Dich in aller Ruhe umsiehst. Du machst es Dir ganz bequem dort und spürst, wie sich eine umfassende Ruhe in Dir ausbreitet und Dich mit positiver Energie erfüllt.

3.) Bleib noch eine Weile an deinem Ort der Ruhe, verstärke diese positiven Emotionen und tanke immer mehr und mehr Kraft. Genieße die Entspannung.

4.) Mache Dir ganz bewusst, dass Du diesen Ort jederzeit, wann immer Du es willst, wieder besuchen kannst.

5.) Wenn Du die Übung beenden willst, recke und strecke Dich, atme ein paar Mal tief ein und aus und mache Deine Augen wieder auf.

Du hattest eben einen kleinen Kurzurlaub!

4.) Verlangsamen

Das ist eine ganz simple Methode zur Ruhe zu kommen, wenn um Dich herum oder in Dir alles drunter und drüber geht:

Du machst einfach alles gaanz laangsam. Ganz bewusst.

  • Langsam guckst du Deine Unterlagen, Akten usw. durch.
  • Du schlenderst, anstatt zu hetzen.
  • Du sprichst langsamer und deutlicher
  • In aller Ruhe isst Du, ganz ohne Eile

Hier ist weniger mehr. Wenn Du alles verlangsamst, nimmst Du ungesunden Stress aus Deinem Leben. Bewusst entscheidest du Dich, langsamer und damit ruhiger vorzugehen. Das schafft Entspannung und auch etwas Erholung vom normalen Alltag.

Versuche, immer mal wieder solche Pausen einzulegen.

5.) Christiaan Barnard Schnell-Entspannung

Das ist wirklich eine sehr kurze und wirksame Entspannungstechnik.

Jeder kennst solche Tage, wo die Gedanken vom Negativen angezogen werden und man nichts Gutes sehen kann.

Für solche Situationen eignet sich diese Entspannung sehr gut.

Wenn Du merkst, dass Deine Gedanken negativ werden und Du vielleicht zu viel in eine Situation hinein interpretierst, sage Dir selbst laut in Gedanken ein klares: Stop!!!

Atme dann und spüre, wie Entspannung über Dich kommt und lass Deine Schultern fallen.

Dann atme noch ein paar Mal ruhig ein und aus und achte darauf, dass Dein Kiefer entspannt ist.

Nach kurzer Zeit merkst Du mehr Entspannung in Körper wie auch Deinem Geist.

What can contribute to relaxation?

I have myself with constant, permanent stress lived for years, until I learned, how to relax. It was a long process, because not everything, what I tried, turned out to be relaxing for me.

After all, I know now, that physical exertion, no matter how small, completely tense after a few applications. Because always going to my limits, to have quick success, it does not work.

So I have an effort, respectivly. Wanted more mental relaxation methods and Hey! then it worked!

That’s why I want to make it simple here, to be done on the side, but introduce very effective relaxation techniques, that are not so well known.

Physical relaxation

1.) Breaths count

It is so simple , as the title promises:

When you inhale, you start counting: one. The next exhale is the two and then on and on, until you reach the ten.

If you still feel excitement, do it all over again. Repeat so many times, until you are very calm and relaxed.

Important is, that you concentrate on counting and breathing at the same time.

2.) Thich Nhat Hanh Breathing comfort

This exercise can be very helpful, if you are worried or worried and cannot find your way out of these thoughts. So it is a physical and mental relaxation exercise.

How does Thich Nhat Hanh work?

Here the breath and certain sentences are combined. There are three stages in the exercise, that build on each other.

  • Feel exactly and very consciously, How your body and mind calm down when you breathe in, how you’re focused on your breath. Everything, what is bothering you, falls away from you with every conscious breath.
  • Smile now inside or very real – even if that can feel a bit strange. You will find out, that this smile is very soothing and pleasant
  • Now you become very aware of the here and now. You don’t need to do anything right now, prove nothing to anyone and are just just – without you having to do anything for it. You will find out, that this moment is a good moment, free from all constraints, all tasks or disturbing thoughts. At that moment everything is fine!

step 2:

Now connect these good ones, free feelings with your breath. Tell yourself:

breathe in: I know, that I inhale now.

Exhale: I know, that I exhale.

breathe in: When I breathe in, my body and mind calm down.

Exhale: When I exhale, I smile just for myself!

breathe in: I breathe in and am fully aware of this moment!

Exhale: I exhale and know, that this is a good moment!

step 3:

You need staying power for all these sentences. Level three is the short version of it:

breathe in:”in”

Exhale: “out”

breathe in: “calm down”

Exhale: “smile”

breathe in: “this moment”

Exhale: “good moment”

If you’ve practiced this a couple of times, then it works very well, To distract yourself from negative thoughts or brooding and bring you back into your center and thus relax.

3.) Mondatmung

This is a breathing technique from the yoga field and it helps, to relax with conscious breathing. It is also called alternate breathing, Why, you will see shortly.

The lunar breathing relaxes the body and the mind, lets energies flow and brings you back into balance.

You sit cross-legged, wherever you want and it is comfortable for you. The left hand rests on the left knee. Then close your eyes.

4.) Partial muscle relaxation
